1. 4-7-8 Breathing
Best for: Quick calm, pre-sleep routine, anxiety relief
Inhale for 4 seconds → hold for 7 seconds → exhale for 8 seconds.
The 7-second hold is the key. In that moment, the vagus nerve activates, heart rate slows, and the parasympathetic nervous system takes over. The calming effect accumulates with repetition.
2. Box Breathing
Best for: Recovering focus, handling pressure, preparing for meditation
Inhale 4 seconds → hold 4 seconds → exhale 4 seconds → hold 4 seconds. Breathe in a steady square pattern.
Made famous by US Navy SEALs for use in extreme pressure situations. The even rhythm suppresses over-activation of the amygdala — the brain's emotional reaction center.
3. Equal Breathing
Best for: Daily stability, baseline breathing during meditation
Keep the inhale and exhale the same length — usually 4 to 6 seconds. The simplest technique, yet consistently practiced, it is one of the most effective methods for improving heart rate variability (HRV).
